How much water should you drink a day?
For healthy adults living in moderate conditions, the National Academies established Adequate Intake values for total water of 3.7 liters (about 125 fluid ounces) per day for men and 2.7 liters (about 91 fluid ounces) for women. These figures are not drinking-water prescriptions. They include plain water, other drinks and moisture in food.
The same report estimates that beverages provide roughly 80% of total water intake on average, while food provides about 20%. That is why a person with a 3.0-liter total-water target might need to drink closer to 2.4 liters, depending on diet.

These population-level reference values are useful context, but the National Academies cautions that the Adequate Intake is not a precise individual requirement. A wide range of intakes can support normal hydration in healthy people.
Does the “eight glasses a day” rule work?
Eight 8-ounce glasses equal 64 fluid ounces, or about 1.9 liters. It is a memorable starting point, not a universal scientific requirement. It may be enough for some smaller or less active adults eating water-rich foods, but too little for someone who is larger, exercising or working in heat. The NHS similarly uses 6 to 8 cups as a general guide and notes that people may need more during pregnancy, breastfeeding, physical activity, hot weather or illness.
How this daily hydration calculator works
The calculator begins with a body-weight estimate, then makes simple adjustments for exercise, climate and life stage. It is designed as a practical planning tool, not a clinical equation.
- Baseline: 35 milliliters per kilogram of body weight.
- Exercise: 350 milliliters for each 30 minutes entered.
- Climate: 350 milliliters for warm conditions or 700 milliliters for hot/humid conditions.
- Life stage: 300 milliliters during pregnancy or 700 milliliters during breastfeeding.
- Drinking-fluid option: subtracts 20% to account for water supplied by food.
The exercise and climate additions are deliberately simple. Actual sweat loss can differ several-fold between two people doing the same workout. If you train for long periods, work in protective equipment or sweat heavily, use the sweat-rate method below instead of relying only on a generic adjustment.

What changes your daily water needs?
Body size
Larger bodies generally contain more water and often require more fluid, which is why weight-based formulas can be more useful than one fixed number. Weight alone does not capture age, body composition, diet, medical history or sweat rate, however.
Exercise and physical work
Exercise increases water loss through sweat and breathing. Duration matters, but intensity, clothing, equipment, airflow and individual physiology can matter just as much. Long or intense sessions may also require sodium and carbohydrate—not simply more plain water.
Heat, humidity and altitude
Hot weather raises sweat losses. High humidity reduces how efficiently sweat evaporates, which can encourage even more sweating. Altitude and cold environments can also alter fluid balance, especially during outdoor activity.
Pregnancy and breastfeeding
Fluid needs rise during pregnancy and lactation. ACOG advises 8 to 12 cups of water daily during pregnancy. Breastfeeding requirements vary with milk production, climate, activity and diet; drinking to thirst and keeping water available during feeds is a practical strategy.
Diet and beverages
Fruit, vegetables, soup, yogurt and other moist foods contribute water. Milk, tea, coffee and sparkling water also count toward fluid intake. Moderate caffeine consumption does not automatically “cancel out” a drink’s water, although very high caffeine intake can have other drawbacks. Alcohol can interfere with rehydration and is not a good hydration strategy.
Illness, medications and health conditions
Fever, vomiting and diarrhea can sharply increase fluid loss. Some medicines change thirst, urination or fluid balance. At the same time, heart failure, kidney disease and some liver conditions may require fluid restriction. Generic calculator results should not override a treatment plan.
How to personalize hydration for exercise
For repeated workouts, estimating your sweat rate is more individualized than adding a fixed number of ounces per hour.
- Start the workout normally hydrated and empty your bladder.
- Record your body weight with minimal, dry clothing.
- Track every fluid ounce or milliliter consumed during the session.
- After exercise, towel dry and weigh yourself in the same clothing conditions.
- Add the weight lost as fluid to what you drank, then subtract any urine produced. Divide by exercise hours.
Example: You lose 0.6 kg during a one-hour run and drink 0.4 liters. With no bathroom break, estimated sweat loss is 1.0 liter per hour. You do not necessarily need to replace every drop during the workout. The goal is to avoid excessive dehydration without gaining weight from overdrinking.
How can you tell if you are hydrated?
No single at-home sign is perfect. A combination of thirst, urine color, urination frequency, recent body-weight change and how you feel is more useful than one measurement alone.
- Thirst: a normal cue to drink, although it may be less noticeable in some older adults.
- Urine: pale yellow often suggests adequate hydration; consistently dark urine can signal that more fluid may be needed. Vitamins, foods and medicines can change color.
- Body weight: a sudden drop around exercise usually reflects fluid loss rather than fat loss.
- Other possible signs: dry mouth, headache, fatigue, dizziness and reduced urination.
Seek medical advice for persistent symptoms. Confusion, fainting, inability to keep fluids down, little or no urination, severe weakness, rapid heartbeat or symptoms after prolonged heat exposure may require urgent evaluation.
Can you drink too much water?
Yes. Drinking water much faster than the kidneys can remove it can dilute blood sodium, causing hyponatremia. Exercise-associated hyponatremia is especially linked with drinking beyond losses and gaining weight during long events.
Avoid treating the calculator result as a quota that must be forced down. Spread fluids through the day, respond to thirst and meals, and do not rapidly consume several liters at once. Headache, nausea, confusion, swollen hands, vomiting or worsening symptoms after very high fluid intake warrant medical attention.

- Keep a reusable bottle in sight and learn its volume.
- Drink with meals and after waking instead of saving the full target for evening.
- Use sparkling water, citrus, mint or cucumber if plain water feels monotonous.
- Include water-rich foods such as fruit, vegetables, soups and yogurt.
- Take extra fluids when exercising, working outdoors or spending time in heat.
- Use thirst and pale-yellow urine as feedback rather than chasing a perfect number.
Frequently asked questions
How much water should I drink based on my weight?
A commonly used planning range is about 30 to 35 milliliters per kilogram of body weight per day before adjustments. It is a rule of thumb, not an official requirement. Exercise, climate, food, health and individual sweat loss can move the target up or down.
How many ounces of water should I drink a day?
The National Academies’ beverage portion of total-water intake is approximately 101 fluid ounces for adult men and 74 fluid ounces for adult women on average. These are population reference values, not fixed prescriptions. Use the calculator for a weight-adjusted estimate.
Does coffee count toward water intake?
Yes. Coffee and tea contribute fluid. For most healthy adults, moderate caffeine intake does not erase the water in the beverage. Plain water is still a convenient calorie-free choice.
Do foods count toward hydration?
Yes. The National Academies estimates that food supplies about 20% of total water on average. The actual share varies depending on how many fruits, vegetables, soups and other moist foods you eat.
Should I drink a gallon of water a day?
A gallon is 3.8 liters or 128 fluid ounces. That may be appropriate for some larger, highly active people in heat, but it is unnecessary or excessive for others. Do not force a gallon solely because it is a popular challenge.
How much water should I drink while pregnant?
ACOG advises 8 to 12 cups, or 64 to 96 fluid ounces, of water per day during pregnancy. Needs can rise with exercise and heat. Follow individualized advice from your obstetric clinician.
Is clear urine the goal?
Not necessarily. Pale yellow is a practical target for many people. Completely clear urine all day may simply reflect high fluid intake, while vitamins, foods and medicines can alter color.
Should I drink water before bed?
A small amount is fine if you are thirsty. Drinking a large volume immediately before bed may disrupt sleep with bathroom trips. Spreading intake earlier in the day is usually more comfortable.
